- Warm up
- Jumps out of the sadde – heavy resistance
- back off resistance a little- standing run
- Accelerations- pick up pace in the saddle
- Around the world- heavy resistance
- Accelerations- add resistance & out of saddle
- flat road run- recovery
- HIIT- 20 seconds sprint & 10 second recovery
- short recovery- HIIT #2
- Cool Down
